Quick & Easy Healthy Lunch Ideas

We all get bored of the same old things. Here are some fresh ideas for you to try for lunch this week. There is a printable version under Helpful Links in the right-hand column. Enjoy!

Chips and Salsa – serves 1


Ingredients:
• Tortilla Chips (1 serving)
• Black beans
• Diced tomato
• Red Pepper
• Onions
• Corn

Directions:
Bag a single serving of chips. Dice salsa ingredients and place in plastic container. Keep cold.

Black Bean Burrito - serves 1

Ingredients:
• Dice amount needed of each and store the rest in refrigerator
• Romaine Lettuce
• Tomato
• Red Pepper
• Onion
• Olives
• Frozen Corn
• Black beans
• 2% Cheese
• Whole wheat tortilla

Directions:
Chop and place in container all toppings. Back beans in separate small bowl. Place tortillas in plastic, zip lock bag. Keep toppings cold.

Cottage Cheese and Egg Salad – serves 1

Ingredients:
• ¾ cup 1% Cottage Cheese
• Hardboiled egg
• Romaine lettuce
• ½ cup Fruit of your choice

Directions:
Place all ingredients in divided container. Combine and eat.

Broccoli Cheese Pasta Salad – serves 4

Ingredients:
Dressing:
• Light Italian – Easy
Or
• ½ cup low-fat mayo
• 1/3 cup nonfat plain yogurt
• ¼ cup reduced fat sour cream
• 3 tbls rice or white wine vinegar
• 1 tbls Dijon mustard
• 1 tbls honey
• 1 ¼ tsp chopped onion
• 1 ¼ tsp dill
• Pepper to taste
Salad:
• 3 cups cooked whole wheat pasta
• 4 cups chopped broccoli florets (can also get frozen)
• 1 large pepper of your choice
• 1/3 cup raisins
• ½ cup of shredded or crumbled cheese of your choice (suggested: feta)
• Pepper to taste
• Diced hardboiled egg (optional)

Directions:
For dressing – combine all ingredients. For salad – cook pasta according to directions. Combine all ingredients. Keep cold.

Tarragon Chicken Salad – serves 4

Ingredients:
• Chicken – either 2 lbs of boneless, skinless chicken breasts
      1. Preheat oven to 450°F.
      2. Arrange chicken in a glass baking dish in a single layer. Add chicken broth to cover. Bake, 30 to 35 minutes (to 170°F). Once cooled, cut into cubes. (Discard broth or save for another use.)

   Or canned – 16 oz.
• 1/3 cup walnuts, chopped
• 2/3 cup reduced-fat sour cream
• ½ cup low-fat mayo
• 1 tbls dried tarragon
• ½ teaspoon salt
• ½ teaspoon pepper
• 1 ½ cups diced celery
• 1 ½ cups halved red seedless grapes

Directions:
Cook chicken if not canned. Combine ingredients and chill. Serve on whole wheat bread with sliced tomato, in a pita, or over romaine lettuce with sliced tomato.

Avocado and White Bean Wrap – serves 4

Ingredients:
• 2 tablespoons cider vinegar
• 1 tablespoon canola oil
• 2 teaspoons finely chopped canned chipotle chile in adobo sauce, (found in Mexican food aisle)
• 1/4 teaspoon salt
• 2 cups shredded red cabbage
• 1 medium carrot, shredded
• 1/4 cup chopped cilantro
• 1 15-ounce can white beans, rinsed
• 1 ripe avocado
• 1/2 cup shredded sharp Cheddar cheese
• 2 tablespoons minced red onion
• 4 8 to 10 inch whole-wheat tortillas
Directions:
Whisk vinegar, oil, chile sauce and salt in medium bowl. Add cabbage, carrot, and cilantro. Toss. Mash beans and avocado in another medium bowl with fork. Stir in cheese and onion. Lay out tortilla, spread bean mixture on and top with slaw. Roll. Cut wraps in half and wrap in plastic wrap. Keep cold.

Pizza Roll-Up – serves 1

Ingredients:
• 1 8 in whole wheat tortilla
• 2 tbls prepared pizza sauce
• 12 leaves baby spinach
• 3 tbls shredded 2% mozzarella cheese

Directions:
Lay out tortilla. Spread pizza sauce over it. Top with even layer of spinach and sprinkle cheese on top. Microwave on high for 55 seconds. Roll tortilla up. Wrap in plastic wrap and let cool for at least 10 min. Slice. Can eat cold or warm back up.

This is actually what I made for dinner last night. I dipped mine in a little Light Ranch! Yum!!


Tuscany Turkey Wraps, Sandwiches, or Pitas – serves 4

Ingredients:
• 1 cup corn kernels – if frozen, thawed
• ½ cup chopped tomato
• ¼ cup chopped sun-dried tomatoes (found in produce section)
• 2 tbls canola oil
• 1 tbls red wine or cider vinegar
• 8 thin slices turkey of your choice – avoid pre-packaged
• 4 8-in whole wheat tortillas, 8 slices whole wheat bread, or 4 halved pitas
• 2 cups chopped romaine lettuce

Directions:
Combine corn, tomato, sun-dried tomatoes, oil and vinegar in a medium bowl. Divide turkey among bread products. Top with equal portions of the corn salad and lettuce. Roll up. Pack cut in half, if desired.

Peanut Butter Fruit Wrap – serves 1

Ingredients:
• 1 Whole wheat tortilla
• 1 serving of peanut butter of your choice – try a natural variety
• 1/2 thinly sliced apple
• 1 tbls raisins
Directions:
Lay our tortilla. Spread peanut butter evenly. Lay out apple and sprinkle with raisins. Roll-up and cut in half.

Grapes Hate Cancer

The connection between preventative nutrition and buying local is an interesting one when it comes to grapes! The skin of red grapes have a natural phenol called resveratrol. This molecule is currently being given a good deal of credit for an array of anti-aging affects and cancer preventative agents.

The realization came when the French were studied for their low rates of cardiovascular disease. How do they drink all that cream, but still keep their cardiovascular health in check? Many think that it might have something to do with their little wine habit:)

But, what does this have to do with buying local grapes? The phenol, resveratrol, develops in grapes when they are exposed to pathogens like fungi and bacteria. These usually develop under harsher, more humid conditions. If you have ever been in the Ohio River Valley during a summer, you know that there needs to be a new word for "humid" here. We take it to a whole new level! So, it could be that our grapes grown locally have a higher amount of resveratrol in their skin!! Go us!

You only have a couple months left to visit many of your local farmers' markets! Check out where and when you can visit one in your area!

Brown Sugar, how come you taste so good?

Brown sugar can make any dish deliciously sweet, but where does it get it's brown color? Brown sugar is actually just sucrose sugar (table sugar) that has been mixed with molasses. The difference between light and dark brown sugar is it's molasses content, with dark having more (6.5%). However, there are more variations of brown sugar than just light and dark.

Natural brown sugar, or raw sugar is made from the 1st crystallization of sugar cane. There is a higher molasses content in these variations and they are sold under the names of turbinado, muscovado, or demerara sugar.

There are 2 reasons that (health wise) brown sugar trumps white sugar.
1. It has a richer flavor, so you'll likely end up using less overall
2. Due to the presence of water, brown sugar is slightly lower in calories

Use it in your oatmeal like me, or try a new recipe!

Sauteed brown sugar bananas
Ingredients
ripe bananas
butter
brown sugar

Directions
Melt a small amount of butter and brown sugar over medium heat (cover bottom of pan). Once melted, add bananas (ripe do better, so things don't get messy! You can put them in whole, sliced down the middle, or diced) Rotate until slightly browned. Sprinkle with brown sugar if desired. Tastes great with vanilla ice cream!

Trouble with flies? Use brown sugar to make a homemade fly trap. Spread some jelly on a piece of cardboard and then sprinkle with brown sugar. The flys will be attracted to the sugar and get stuck in the jelly. Hang from a string like real fly paper!!

Easy ways to lose it!

1. Drink a glass of water a few minutes before eating. With the feeling of "fullness" the liquid will give you, you'll be less likely to overeat.

2. Meditate...or hit up a yoga class. Stress induced hormone imbalances and liver released glucose can mess with your waist line. Keep it calm to keep it thin.

3. Drink! Yay! Research studies show that casual drinkers (no more than 1 drink/day for women and 2 for men - no, you can't hoard for the weekend) were less likely to be overweight.

4. Brush your teeth. Once you are done eating, head to the bathroom sink to avoid continued snacking.

5. Where a reminder bracelet so when you go to reach for something to eat, you're reminded to think twice! Check out this one my friend Sasha has been wearing.

6. Chew gum. Do your nails. Reorganize your closet. Basically, distract yourself.

7. Go Blue! Ever wonder why fast food restaurants are red, orange, and yellow? Those colors are appetite stimulants. Try a blue or a green hue to help you slow down your eating! Check out the new paint job in our dining room!! Very calming:)

What do I pack for lunch?

Yes, it kind of sucks to have to pack your lunch in the morning...I'm running around trying to get everything ready, making sure I look half way descent, eating breakfast, making coffee, brushing my teeth, packing my gym bag...the last thing I want to do is pack my lunch.

So, I had to make it as simple as possible. And besides making my pb&j, everything else I'm able to just throw in. Here's what I got today!
For lunch:
- pb&j on some bagel thin thing that was on sale
- apple
- string cheese

For snacks:
- Greek yogurt
- almonds

Couple this with a massive water bottle, and I'm good to go for the day! So, don't be lazy. Try and pack your lunch as often as possible - which should be every day unless you're shacking:) In that case, pull on your pants and yesterday's panties, brush your hair, and just try to get to the office on time!!!

Only acceptable use of Kool-Aid

With a cup of sugar added to every 2 quart batch, Kool-Aid has about 60 calories and 0 nutrients in every 8oz cup. Now, what if you've upgraded to the Kool-Aid Jammer pouches? Then, for less than 8oz (6.8oz), you're taking in about 120 calories.

If someone was eating a 2,000 calorie diet, then their lunch, on average, should consist of about 400 calories. If you work a Kool-Aid Jammer in there, you've already consumed 30% of your allotted calories...and you haven't even eaten anything!!!

No, the only acceptable use of Kool-Aid is as hair dye. That's right, people dye their hair with Kool-Aid - the food coloring found in the powder (Yellow 5, Red 40, etc) can be used to dye the hair particle. Now, doesn't that sound appetizing? Here's how you do it!

Now, Tracy here has created a fine look with her Kool-Aid hair. She's even decided to video tape herself on her way to meet Peter at the park to show off her "More dramatic, less ghetto" look. She's also put on her exercise clothes and is planning on telling him she's been taking yoga or pilates...so she can sound more white. Please enjoy the show:)

Confessions of a Dietitian II

Reminiscent of my first confession last year, I have fallen off the deep end again....this time, it was vacation, not a holiday, that through me off the ledge of health. I was doing well at first. Following my vacation directions, I went heavy on the workouts before hand, was uber hydrated, hit up Subway for my first meal, and still no soda. Then, the alcohol. Good god, the alcohol.

The 1st evening started out with a handful of buddy lights...no, I didn't skip the rolls at dinner, yes I dipped my steak in butter, and yes, I proceeded to take sugar infested shots well into the morning. Ugh. Day 1 ruined.

Thankfully my badass sister is training for the Ironman (August 28th, 2011), so I was forced to assist her in a few miles of her training run day 2. With my brain feeling like it was literally going to fall out onto the sidewalk and fry like an egg in the heat, this was my first and final workout of the week.

Avoid fried foods. It's that easy. Nope, it's not. The world is a dangerous place filled with potato chips and french fries waiting to be eaten by the weak and hungover. Night 2 didn't bring any less booze, although I did switch to vodka diets. I'm not telling you this because it's better, its just a fact of the story.

Starbucks was a must after 2 nights of partying and after I yelled at the coffee connoisseur behind the counter for not carrying sausage sandwiches, I opted for a bagel with cream cheese and an iced coffee. Then, there she was, Auntie Anne with her amazing pretzels! Damn it!

The next few days I can't differentiate between that hush puppy, those vodka lemonades, that bottle of wine, that half bag of Cheetos, or those fudge stripe cookies. It never ended - and do you think that I was stair climbing those calories off? Hell no. You know when you sit too long and your butt starts to itch? My butt itched for  4 days strait. "Hey, who's that girl wearing a t-shirt on the beach and scratching at her ass?" Oh, just me.

It wasn't until I committed the cardinal sin that I really started feeling bad about my choices. Please don't judge. Even though this is definitely not a judge free zone, I really need you here. Oh, god. I can't say it. Fine, here goes. I topped the weekend off with a mechanically altered, cheese product topped burger and fries with accompanying Oreo ice cream cup of shame and artificially sweetened carbonated beverage. That's right. I went to McDonalds. WTF?!!!!

Oh my god, it gets worse. I finished the week off with a nice home delivered pizza and bread sticks...all of which I dipped in garlic butter. I just threw up a little in my mouth on that one. Points: I did pick off the pepperonis for my dog to enjoy. Bannon missed me all week:) Picture time! (Like how I worked that in there?)


I've said this before...my only saving grace...confidence. Confidence that I will be able to pick myself back up by my love handles and get back on the righteous path. The path of oatmeal and morning walks, squats and vegetables. After all, I would like to keep my job:)!!!!

Is this real life?

I find myself having to ask myself this David After Dentist question about once a day. This moment was provoked yesterday when I saw a commercial for the following product.


I know we're fat. I know we're lazy, but this combination of super fat and lazy is just too much. God forbid you walk the 20 feet to the f-ing frozen cookie aisle to grab some cookie dough. Why don't we just put the dough on the pizza...right on top of the pepperonis...save us the effort of actually have to pick up 2 items as we eat. The less chewing the better, I say!!  

Even more repulsive is the following item.


I know what you are thinking, but WYNGZ are a fabulous side dish to have with pizza. What are wyngz? Duh, Brah. They're super dro. I like to call them chicken bitlits. I love that Honey BBQ.

What is Bento?

I hadn't heard of it either until recently. Bento is an individual takeout or home-packed meal introduced by the Japanese. A traditional bento consists of rice, fish or meat, and one or more pickled or cooked vegetables, usually in a box-shaped container. They are common in many places throughout Japan, including convenience stores, bento shops, train stations, and department stores; however, many choose to make them at home.
Bento can be elaborate, called kyaraben or "character bento". Kyaraben is typically decorated to look like popular Japanese cartoon (anime) characters, among others. Another style "oekakiben" or "picture bento", is decorated to look like people, animals, buildings and monuments, or items such as flowers and plants. There are even Bento contests!!

None of this would be interesting except Bento recipes can be quick, easy and nutritious. EVERYTHING WE ARE LOOKING FOR!!!

Hot Dogs = Cancer?

Yes, I'm a judger. I judge pregnant woman smoking outside the Walmart exit door. I judge people who can't afford produce, but somehow find the cash for their Camel's. I judge people who continuously feed their children McDonald's...even with apple dippers. I judge motorists who don't wear helmets going 80 on I-75.

I judge these people for consciously putting themselves or others in harms way...avoidable harms way. If this pattern holds true, then I need to be judging myself and everyone else at the 18 cookouts I went to this summer. Apparently we were all putting ourselves in harms way as well. I would like to put a formal apology on the record to my friends and family...I'm so sorry for bringing colon cancer to the lake this summer...twice.

Did you know that eating 50g of processed meat (about the amount in 1 hot dog) per day, increases your risk of colorectal cancer by 21%?  “A hot dog a day could send you to an early grave,” says Physicians Committee for Responsible Medicine's nutrition education director Susan Levin, M.S., R.D. “Processed meats like hot dogs can increase your risk for diabetes, heart disease, and various types of cancer. Like cigarettes, hot dogs should come with a warning label that helps racing fans and other consumers understand the health risk.”

It's a big statement, but if we have warning labels on cigarettes due their cancer causing ingredients, then what's to stop them from labeling every hot dog, soda, candy bar, and tater-tot out there?

A review in the journal Diabetologia found that those who regularly eat processed meats increase their risk for diabetes by 41%; however, it might be that processed meat is usually part of an overall unhealthy diet leading to an array of diseases...not that processed meat causes diabetes or cancer.

Regardless, I think I'll find a new cheap, easy way of packing dinner for the lake!

F as in Fat

In the world of public health, our real-life success story has been the decrease in smoking rates that has occurred. Now, after several years of attacking the obesity epidemic, it looks like this is not a success story quite yet.

A study completed by the Trust for America's Health (TFAH) and the Robert Wood Johnson Foundation (RWJF), shows some very scary stats...including.

■Twelve states now have obesity rates above 30 percent. Four years ago, only one state was above 30 percent.


 ■Adult obesity rates for Blacks topped 40 percent in 15 states, 35 percent in 35 states, and 30 percent in 42 states and D.C.


■Rates of adult obesity among Latinos were above 35 percent in four states (Mississippi, North Dakota, South Carolina, and Texas) and at least 30 percent in 23 states.

■Meanwhile, rates of adult obesity for Whites topped 30 percent in just four states (Kentucky, Mississippi, Tennessee, and West Virginia) and no state had a rate higher than 32.1 percent.

■Nearly 33 percent of adults who did not graduate high school are obese, compared with 21.5 percent of those who graduated from college or technical college.

Natural Creamy Peanut Butter       1 Tbs        95 Calories
Light Brown Sugar                        1/2 Tbs     20 Calories
Wheat Germ                                 1 Tbs        25 Calories
Fat-Free Milk                                1/2 cup     40 Calories

Total                                       330 Calories, 15.5g Pro, 6g Fiber

How can you add more protein and/or fiber to your breakfast?
